Alternating Punches
Also known as: Shadow Boxing, Air Punches, Straight Punches
CardioFunctionalWarm-up
Description
Stand with your feet side by side and your fists in front of your chest. Punch straight forward with alternating arms, letting your shoulders turn slightly with each punch. Return each fist to guard and keep your weight balanced without stepping or leaning into the punch.
How to Perform
- Stand with your feet parallel, knees slightly bent and fists in front of your chest.
- Keep your core braced, chest lifted, and chin slightly tucked while looking straight ahead.
- Extend one arm straight forward at shoulder height, rotating the fist so the palm faces down at full extension.
- Retract the punching hand quickly back to your guard position.
- Immediately punch forward with the opposite arm, returning the first hand to guard as the second arm extends.
- Continue alternating controlled punches at a steady pace, exhaling with each punch and keeping your shoulders relaxed.

Secondary Muscles:
Tips
- Turn the punching hand so the knuckles face forward near full extension, while keeping the wrist straight and aligned with the forearm.
- Exhale sharply as you punch and inhale as you return to guard; avoid holding your breath during fast combinations.
- Keep your chin slightly tucked and your eyes on the direction of the punches.
- Keep the same rhythm for the left and right punches.
- Extend one arm straight forward at a time, rotating the shoulder and torso slightly with each punch rather than reaching only with the arm.
Common Mistakes
- Dropping the hands between punches instead of returning to a guard position
- Overextending the arm and locking the elbow at the end of the punch
- Letting the knees collapse inward or standing with a narrow, unstable stance
- Leaning forward or backward excessively instead of maintaining a tall, balanced posture
- Flaring the elbow out to the side rather than driving the fist straight forward
- Using uncontrolled, swinging punches instead of crisp, straight movements
